Sleep, nutrition, load management: here are the recovery levers that hold up, and the ones whose real effect stays overrated.

The problem
After a hard session — a Hyrox, a dense WOD, fight-camp prep — the body needs time to absorb it. The recovery market rushed into that need: massage guns, compression boots, ice baths, supplements of every kind. Each one promises to speed your return to performance.
The problem is the signal-to-noise ratio. Plenty of athletes stack up accessories while neglecting the levers that do most of the work. Yet the hierarchy is fairly clear, and it often costs nothing.
The mechanism
"Recovering" covers several distinct processes: rebuilding energy stores (glycogen), repairing the muscle fibers you worked, clearing nervous fatigue and restoring fluid balance. Each has its own drivers, and they don't all respond to the same levers.
Sleep is the most robust lever. It's during sleep that much of the repair and hormonal regulation happens. A sleep deficit degrades recovery in well-documented ways, and no accessory makes up for a sleep debt.
Nutrition comes next. Rebuilding glycogen takes carbs; repairing and adapting muscle takes enough protein spread across the day; and nothing rebuilds properly in a severe, prolonged energy deficit. Hydration and electrolytes round out the picture, especially after a very sweaty effort.
Load management is the third pillar. Varying intensities, allowing lighter days, not stacking maximal sessions: recovery is planned as much as it's endured.
Accessories (massage, cold, compression) can bring a benefit — often on the feeling of soreness or on comfort — but their effect on real repair speed stays modest compared with the trio above. They're adjustments, not foundations. Cold, for instance, is pleasant and can reduce the sensation of soreness in the short term, but using it systematically after every strength session might even limit some of the adaptations you're chasing. Which is why it pays to place it with judgment rather than as a reflex.
In practice
The priorities, in order:
1. Protect your sleep. Consistent timing, enough duration, a dark and cool environment. It's the best "recovery product" there is, and it's free.
2. Feed the repair. After the effort, pair carbs and protein. Spread protein across the day rather than loading it all into one meal. Don't train hard in a prolonged energy deficit.
3. Steer the load. Plan light days, listen for signs of lingering fatigue (dropping performance, worse sleep, flagging motivation) and adjust rather than force.
4. Use accessories for what they are. Massage, cold, compression: useful for comfort and sensation, to layer on top of the fundamentals, not in their place.
